This 25-minute bodyweight routine covers 24 exercises across three sets, targeting your legs, core, and upper body. It requires no equipment beyond a mat and enough floor space to move safely. The structure is designed to build intensity gradually — rest when you need to, especially between sets, and swap in low-impact alternatives for any exercise that feels too demanding.

Set One: Building the Foundation

The first set eases you in with floor-based mobility work before moving into standing cardio and balance challenges.

Floor Warm-Up Movements

  • All Fours Rock: On all fours with knees hovering, lean back, then forward, sweeping one leg to the right. Repeat on the other side.
  • Gorilla Shuffles: Still on all fours, hop your feet first, then walk your hands to shuffle side to side. Go at your own pace — there is no need to rush this one.

Standing Cardio and Balance

  • Get-Ups: Start on your knees, move into a squat, then stand upright. Reverse the steps and repeat. Keep your core tight throughout.
  • Squat Jacks: Drop into a squat, jump up with feet out and hands overhead, then drop into another squat. Stay quick on your feet and keep your chest up.
  • Hip Shifts: Shift side to side lifting your knees high, driving one knee up each time. Pause at the third step and keep the movement continuous.
  • Single Leg Deadlift Tuck: Balance on one leg, hinge forward into a deadlift, then drive your knee into a tuck as you stand. On subsequent reps, replace the tuck with a jump. Repeat on the other leg.
  • Squat Jacks (Finisher): Jump feet out and in while clapping hands in front of your chest to close out the set.

After set one, pause and take a longer rest if needed before continuing.

Set Two: Raising the Intensity

Set two introduces more dynamic, explosive movements. Before starting, check that your mat is secure — if it slides, move to bare floor to avoid injury.

  • Broad Jump to Back Pedal: Jump forward into a broad jump, land softly, then back pedal quickly to your starting position.
  • Lateral Bound Hop: Jump side to side laterally and add a vertical hop on each landing. Keep your chest up and move at pace.
  • Curtsy Lunges: Step one leg diagonally behind you into a curtsy lunge, return to standing, and switch sides. Keep your chest lifted.
  • Skater Jumps: Jump side to side mimicking a skating stride, swing your arms for momentum, and land softly.
  • Air Chops: Stand tall and swing both arms diagonally across your body as if chopping wood. Alternate sides and exhale on each downswing. Core stays tight.
  • High Knee Punches: Drive your knees up while throwing alternating punches. Keep breathing and maintain the pace.
  • Lateral Lunge Kicks: Step out into a lateral lunge, then drive back up and kick the same leg out to the side. Stay controlled and balanced. Repeat on both sides to finish the set.

Take a longer rest here if necessary. One set remains.

Set Three: Core and Full Body Finish

The final set brings you back to the mat for a core-focused sequence before finishing on your feet.

  • Plank Jacks to Frog: In a high plank, perform two plank jacks, then jump both feet forward into a squat position. Jump back to plank and repeat.
  • Corkscrew: On all fours, kick and extend your left leg across to the right while supporting yourself on your left hand. Repeat on the other side. Move with control.
  • Inchworm Shoulder Taps: Walk your hands out to a high plank, tap each shoulder once with the opposite hand, then walk back to standing. Repeat the full sequence.
  • Tabletop Reach: In a reverse tabletop with hips lifted, raise one arm up to touch the opposite foot. Alternate sides and keep your hips from dropping.
  • Dead Bug: Lie on your back with arms raised and knees bent. Extend one arm and the opposite leg out, return, and switch sides. Press your lower back into the mat.
  • Bicycle Crunches: On your back, bring each elbow toward the opposite knee in a cycling motion. Keep your core engaged and increase the pace as you go.
  • Cross Body Climbers: In a high plank, drive each knee toward the opposite elbow. Maintain a tight core and keep the pace up.
  • Squats: Finish standing. Feet shoulder-width apart, squat low, and drive back up. Chest lifted, core and glutes engaged.

Cooling Down

Once you complete all three sets, do not skip a cool-down. Stretching after this kind of full-body effort helps reduce soreness and supports recovery. A dedicated cool-down routine is strongly recommended before you finish your session.
