This 20-minute, equipment-free full body workout is built for efficiency. Three sets, 20 exercises, 45 seconds of work, and 15–30 seconds of rest between movements. Low-impact alternatives are available throughout, making it accessible regardless of fitness level. Here's exactly what the session looks like and how to execute each movement well.

How the Workout Is Structured

The session is divided into three sets. Set one is standing cardio and power work. Set two moves to the mat for core and stability. Set three returns upright for a high-intensity finishing circuit. Each exercise runs for 45 seconds. Rest periods are short — 15 to 30 seconds — so keep water close and be ready to move.

Set One: Standing Power and Cardio

The first set keeps you on your feet and elevates your heart rate quickly through lateral movement, explosive jumps, and leg drive.

Heinsman Lateral Bound

Jump laterally side to side, bringing one foot behind the other on each landing. Touch the outside of your knee with your opposite hand as you land. Stay light on your feet and keep your chest up throughout.

Cossack Squat

Step out wide to one side and sink low into the hip, keeping the opposite leg straight. Push back to center and switch sides. If hip flexibility is limited, substitute a low lateral lunge instead.

Fast Feet 180

Move your feet quickly on the spot, then jump and rotate 180 degrees. Reset and repeat. This is a coordination and cardio challenge — focus on a clean landing each time.

Hop Forward and Back

Hop forward with control, landing softly on bent knees. Then step or hop back to the start and repeat. The soft landing is the priority — avoid letting your knees collapse inward.

Squat Double Jump

Sink into a deep squat, then explode up into two consecutive jumps before dropping back down. Stay controlled on each landing to protect your joints.

Knee Drive Switch

Drive one knee up toward your chest, then switch legs quickly. Keep your core braced and your posture upright. This is a fast-paced movement — stay in control rather than rushing the tempo.

Skater

Jump side to side, swinging your arms and bringing one leg behind you on each landing. Stay low and balanced. Think of a speed skater's lateral glide.

Set Two: Mat Work for Core and Stability

The second set brings you to the floor. These movements target the core, shoulders, and hips with a mix of dynamic and isometric exercises.

Bear Crawl to Lunge Sequence

Start on all fours and lift your knees off the mat so they hover just above the ground. Push back, then step one foot forward into a lunge. Return and lunge on the other side. Repeat the sequence fluidly.

Hollow Body Hold with Leg Switch

Lie on your back, lift your shoulders and legs off the mat, and hold for about three seconds. Then bring one knee in while keeping the other leg extended. Press your lower back firmly into the mat to protect your spine. Switch legs as needed.

Bear Shoulder and Knee Taps

Return to the elevated bear position — knees hovering off the mat. Perform a set of shoulder taps, then transition to knee taps. Keep your hips as steady as possible throughout.

Bicycle Crunch

Bring your opposite elbow to your knee while extending the other leg. Keep the movement slow and deliberate — the benefit comes from control, not speed.

Side Plank Rainbow (Both Sides)

Hold a side plank and draw a large arc with your top leg, bringing it up and over in a rainbow motion before returning to center. Complete the exercise on one side, rest briefly, then repeat on the other side. If this is too demanding, modify by bending the bottom knee for added stability.

Plank Hop to Low Plank Press

Begin in a high plank. Hop your feet in and out, then lower to a forearm plank and press back up to the high position. Repeat the sequence to close out the set.

Set Three: Standing Finisher

The final set brings you back to your feet for a high-energy circuit designed to push your heart rate and leave your whole body feeling the work.

Squat Jump and Punch

Drop into a low squat, explode upward, and throw punches as you land. Coordinate the punch timing with your landing for added engagement through the core and shoulders.

Double Crunch

Lie on your back and bring both your knees and your chest toward each other simultaneously. Extend back out with control and repeat. Focus on compressing through the core rather than using momentum.

Scissors

Take alternating steps back with each leg while moving your arms in opposition. This is a lower-intensity movement in the set — use it to stay active while allowing brief recovery.

Single Rope Jump Switch

Simulate jumping rope by hopping lightly while alternating your feet beneath you. Stay quick and stay on the balls of your feet. Keep the movement small and controlled.

Squat Slam

Stand tall with your arms raised overhead. Slam your arms down forcefully as you drop into a deep squat. Use the full range of motion and let the momentum of the slam drive your descent.

Lateral Punch Step

Step or jump out to one side while punching forward with the opposite arm. Switch sides and repeat. This is the final exercise — push through to the end.
